Starting Jeffs CrossFit Strength Bias (CFSB) Back squat - warm up 20kg bar x 20 reps, 5 x 60kg, 5 x 80kg 5 x 100kg 5 x 100kg 5 x 100kg then AMRAP 15mins 250m row 15 med ball cleans x 15reps 24kg KB swing x 15 reps 4 rounds plus row and 6 med ball cleans Edited by Davie, Oct 12 2008, 12:32 AM.

deadlifts 3 x 3 x 140kg 1 x 15reps x 100kg - grip went 21-15-9 reps of 40kg power clean pull ups 24in box jump time 9min 14secs |

Rest day every Wednesday Had to improvise today. Warehouse job overtime today, plus rain meant i couldnt do the wod as rx'd - rain makes the pull up bar slippy and doing it in the dark is just not fun. So did this in the house after putting kids to bed 5 rounds for time 15 DB Split Clean 2 x 17.5kg DB 21 KB swing 24kg time 10min 17secs |

Friday - front squats wrist couldnt take the front squats so after an email to Jeff I have to leave them out and replace them with high rep back squats warm up with 5 reps at 40kg, 60kg, 80kg workset 100kg x 16reps done in the garden at 10.30pm |

Saturday Press 3 x 5 reps x 40kg 15 reps x 30kg Week as a puppy on the press but hopefully that will improve |

Back Squats ( messed up a little as it was only meant to be 3 x 3 or 3 x 5) 3 x 102.5kg 3 x 102.5kg 3 x 102.5kg 3 x 102.5kg 3 x 102.5kg then later - metcon 5 rounds for time 9 burpee 12 sit ups 15 lunge steps time 7mins 34secs also played around with my new fat bar handle and loading pin - one hand deadlifts with 60kg. Will try some heavy one tomorrow after my workout |

Deadlift 3 x 142.5kg 3 x 142.5kg 3 x 142.5kg (up 2.5kg on last week) then 15-12-9 reps with 1 min between sets of 100kg deadlift All sets completed then 21-15-9 Heavy KB swing - 32kg overhead swings Thrusters 30kg time 5min 57secs That SUCKED!!! Will defo keep that one in the bank and do it again. Got a sub 5 for this as I had a couple of lapses in character Finished of with some fat bar one hand deadlifts - 60kg x 3 each hand, 70kg x 1 each hand |

wednesday rest day thursday - metcon <20mins Tabata mix up Lowest score Box jump 24in - 7 Push press oly bar - 11 SDHP 24kg KB - 11 Thruster oly bar - 6 Push ups - 5 That was not pretty. too many pressing moves I think |

5 rounds for time wearing 10kg weight vest 7 box jump 24in 7 db squat clean 2 x 17.5kg 7 pull up time 10mins 47secs will try this one again and aim for under 10mins |

Shoulder press 3 sets x 5 reps x 45kg ( up 5kg on last week) 32.5kg x 16 reps ( up 2.5kg and 1 rep on last week) got fancy dress party tonight so will do some metcon dancing - and post photos |

Back squats 3 sets x 3 reps x 105kg then As many rounds as possible in 15mins of 5 Thrusters 7 Hang power Clean 10 Sumo Deadlift High Pull 6 full rounds with 40kg Wrist felt ok during the metcon workout, strapped it up with a wee bit of tape. |

Deadlifts 40,50,60,80 x 5 reps 100, 120 x 3 reps Then messed up my counting and did 2 sets of 150kg x 1 instead of 140...d'oh! WORK SETS 145kg x 3 145kg x 3 145kg x 3 Up 2.5kg on last week 110kg x 15 reps up 10kg on week 1 finished off with single hand fat bar deadlifts (each hand) 40kg x 3 60kg x 3 70kg x 1 (new PR) 75kg x 1 ( even newer PR) I like lifting heavy stuff! |

Wednesday rest Thursday Met - con < 20mins tabata mash up 24kg swings + 2 x 16kg KB thrusters 3min rest 2 x 16kg KB push press + push ups nice wee combo Swings + Thrusters - average of 12 reps swings and 6 reps thrusters Push press + push up - average of 6 reps push press and 3 reps push ups |
